1. Settling In — Taking Time to Care for Yourself
Let’s begin our self-compassion meditation.
Self-compassion means noticing when we’re struggling and meeting ourselves with warmth and kindness. Let’s begin by allowing the body and mind to settle.
Find a comfortable position. You’re welcome to lie down. If you’d rather sit, find a position where you can feel comfortable and supported.
For the next few moments, give yourself permission to simply be here. This is time to listen to yourself and offer yourself care.
2. Noticing the Breath — Letting Go of Tension and Control
Begin to notice your breathing.
There’s no need to change your breathing. Simply notice the breath as it comes in and goes out.
As you breathe out, see if you can let go a little—of holding on, of trying to control things, of needing everything to go a certain way.
Let your jaw soften. Relax your face, and allow your shoulders to ease downward.
Notice whether your shoulders settle a little as you breathe out. There’s no need to force anything. Just release whatever tension you can, one breath at a time.
As you breathe, you might quietly say to yourself:
“I’m listening to myself.”
“I’m here, and I’m taking time to care for myself.”
3. Making Peace with Yourself — Accepting Yourself as You Are
See if you can begin to make peace with yourself, just as you are.
Notice your body as it is today. Acknowledge where you are in your life and how you’re feeling right now.
You may be carrying memories of mistakes, worries, unresolved conflicts, or dreams that haven’t come true.
As you breathe out, see if you can ease the pressure you’ve been putting on yourself around these things.
You don’t have to make them disappear or sort them out right now. Simply acknowledge that they’re here.
If you’re feeling vulnerable, anxious, angry, or sad, let those feelings be here for a moment without pushing them away.
See if you can gently accept what you’re able to do—and what you’re not able to do right now.
You might say to yourself:
“I accept myself as I am right now.”
“May I meet my difficulties with kindness.”
4. Recognizing Your Worth — Being on Your Own Side
Stay here with yourself for a moment.
There is no one else quite like you. Your life matters. With each breath, notice yourself here, alive and present.
See if you can offer yourself acceptance, just as you are.
If you’ve been ignoring your needs or being hard on yourself, perhaps you can set that aside for now and be on your own side.
Quietly say to yourself:
“I won’t turn away from myself.”
“I’m here to care for myself, especially when things are hard.”
When you’re ready, let’s bring this kindness into the way we touch and hold ourselves.
5. A Warm Touch — Holding Yourself with Care
Slowly bring your right hand to your left shoulder.
Gently stroke your shoulder, letting your touch be kind and reassuring.
Move your hand down toward your left ribs and the side of your body. You might gently hold yourself there, or slowly stroke the area.
Notice what it feels like to offer yourself this comforting touch.
Now rest your right hand on your belly. Feel your hand resting there, and see if your belly can soften a little.
Next, bring your left hand to your right shoulder.
Gently stroke your shoulder, then slowly stroke or pat your right arm.
Move your hand to your right ribs and the side of your body.
You might gently pat this area or simply hold it. Let your touch offer a little reassurance.
You can hold yourself lightly or give yourself a slightly firmer hug—whatever feels comfortable.
Now bring both arms around yourself in a gentle hug.
You might place your right hand on your left arm and your left hand on your right arm. Or rest one hand on your side and the other on your arm.
Take a little time to find a position and an amount of pressure that feel soothing to you.
Which position feels most comfortable?
What kind of touch feels most reassuring?
Think of how you might gently comfort someone who is having a hard time. See if you can offer yourself that same care through your hands.
Rest here for a few breaths, noticing the contact of your hands against your body.
6. Words of Comfort — Acknowledging Your Difficulties
We can become so busy caring for others and keeping up with life that we forget to check in with ourselves.
We may offer warm words to others while treating ourselves quite harshly.
For now, see if you can soften that harshness. Take a moment to recognize what you’ve been going through.
As you hold yourself, offer yourself a few kind words silently.
If something has been troubling you lately, acknowledge how hard it has been. If something painful from the past comes to mind, you can acknowledge that too.
You don’t need to go back through all the details. Simply recognize that you were having a difficult time.
You might say:
“It’s okay. That was really hard.”
“You’ve been going through so much lately.”
“That was such a difficult time for you.”
You can also use your own name.
“Jungsun, that must have been so hard for you.”
“You’ve been trying so hard.”
Take your time. Say each phrase slowly, with warmth.
Feel free to move your hands to wherever feels most comforting.
As you hold yourself, see if you can bring a little kindness to any sadness, pain, or loneliness you’re feeling.
7. Our Shared Humanity — Remembering You’re Not Alone
Now remind yourself that struggling is part of being human.
“I’m not the only one who struggles.”
“Everyone carries difficulties that others may never see.”
“We’re all fighting our own battles.”
As you gently pat or hold yourself, let this reminder settle in: you’re not alone in finding life difficult.
You might say:
“May I be kind to myself in this difficult moment.”
“Whatever I’m feeling, I can meet it with kindness.”
8. Releasing Tension — Resting in Comfort
Slowly rest both hands on your belly, or wherever feels most comfortable.
Feel the gentle contact of your hands against your body.
As you breathe out, let your shoulders soften and settle.
Let your belly soften, too.
Take a few breaths here, noticing whatever you feel in your body.
Notice where your hands are resting, where you feel your breath moving, or where a little tension is easing.
There’s nothing you need to make happen. Simply rest with these sensations for a moment.
9. Hands over the Heart — Finding a Comforting Position
When you’re ready, slowly place your right hand over the center of your chest.
Notice your palm resting gently against your chest.
Place your left hand lightly over your right.
Allow your shoulders and arms to relax. See if your chest and belly can soften a little.
Continue breathing comfortably.
Now slowly switch your hands.
Place your left hand in the center of your chest, with your right hand resting lightly on top.
Again, let your shoulders and arms relax, and allow your chest and belly to soften.
Notice whether this feels different from the first position.
Which feels more comfortable?
Does one position bring a little more warmth or ease?
If you’d like, slowly switch your hands once more. It’s okay if you don’t notice a clear difference.
Choose the position that feels most comfortable right now, and let your hands rest there.
10. Resting in Kindness — Caring for Yourself, One Breath at a Time
Let the muscles around and behind your eyes soften.
Notice the gentle rhythm of your breathing.
With your hands resting over your chest, quietly offer yourself these words—or words that feel right to you:
“Jungsun, that must have been so hard for you.”
“You’ve been through so much.”
“Everyone has their own difficulties.”
“Right now, I’m here to care for you.”
Let yourself acknowledge how hard things have been.
With each out-breath, release whatever tension you can.
Let the touch of your hands remind you that you’re here to care for yourself.
If you feel warmth in your chest or belly, or elsewhere in your body, take a moment to notice it. You don’t need to feel anything in particular. Simply rest with the breath and the gentle touch of your hands.
One breath at a time.
Let this be a moment of kindness toward yourself, just as you are.

나를 따뜻하게 보살피는 자기연민 명상
1. 자리 잡기 — 나를 돌볼 시간
지금부터 자기연민 명상을 시작하겠습니다.
자기연민은 따뜻하고 친절한 마음으로 나의 어려움을 알아차리고 보살피는 것입니다. 먼저 지금 이 자리에서 편안함을 느낄 수 있도록 몸과 마음을 준비해보겠습니다.
편안한 자세로 자리를 잡습니다. 누워도 좋고, 눕기 어려운 상황이라면 앉아서 긴장을 조금 내려놓을 수 있는 자세를 찾아보세요.
지금은 나 자신을 돌아보고 돌보는 시간입니다. 이 자리에 있는 나에게 마음을 기울여봅니다.
2. 호흡 알아차리기 — 긴장과 통제 내려놓기
자연스럽게 숨을 들이마시고 내쉽니다.
호흡을 억지로 바꾸려 하지 말고, 들어오고 나가는 숨을 천천히 느껴봅니다.
숨을 내쉴 때마다 무언가를 붙잡으려는 마음, 내 뜻대로 통제하려는 마음을 조금씩 내려놓습니다.
턱과 얼굴의 긴장을 부드럽게 풀어봅니다. 어깨의 힘도 내려놓습니다.
숨이 나갈 때 어깨가 자연스럽게 아래로 내려가는 감각을 느껴보세요. 한 번에 모두 풀려고 애쓰지 않아도 됩니다. 한 호흡마다 조금씩 편안해집니다.
천천히 호흡하며 마음속으로 느껴봅니다.
‘지금 나는 나 자신에게 귀를 기울이고 있습니다.’
‘나를 알아차리고, 나를 돌보려 합니다.’
3. 나와 화해하기 — 있는 그대로 받아들이기
나 자신과 소통하기 위해, 먼저 나와 화해하는 마음을 가져봅니다.
지금의 내 몸, 내가 있는 자리, 내 모습을 있는 그대로 바라봅니다.
내가 했던 실수, 마음속에 남아 있는 고민과 갈등, 그리고 이루지 못한 꿈도 알아차립니다.
숨을 내쉴 때마다, 그것들을 붙잡고 나를 몰아붙이던 마음을 조금씩 놓아봅니다.
그렇지만 이들을 없애려 하지 않고, 지금은 따뜻한 마음으로 그저 알아차립니다.
나의 나약함과 불안함, 분노와 슬픔도 억누르지 않고 잠시 그대로 놓아둡니다.
내가 할 수 있는 것도, 지금은 할 수 없는 것도 모두 있는 그대로 따뜻하게 받아들입니다.
모두 수용합니다.
‘지금의 나를 있는 그대로 받아들입니다.’
‘내 안의 어려움에도 따뜻한 마음을 보냅니다.’
4. 소중한 나 알아차리기 — 내 편이 되어주기
지금 이 순간, 나 자신 곁에 머물러봅니다.
이 세상에서 나는 하나뿐인 소중한 존재입니다. 한 호흡, 한 호흡마다 이 자리에 살아 있는 나를 느껴보세요.
나 자신을 있는 그대로 받아들일 수 있는 사람은 결국 나 자신뿐입니다.
나 자신마저 나를 부정하고 무시하고 거부한다면 누가 나를 받아들일 수 있을까요?
내 자신을 무시하거나 외면하지 않고, 내 편이 되어주겠다는 마음을 가져봅니다.
‘나는 나를 외면하지 않겠습니다.’
‘어려움을 겪고 있는 나를 따뜻하게 보살피겠습니다.’
이 마음을 담아, 이제 손으로 나 자신을 다정하게 감싸보겠습니다.
5. 따뜻한 손길 — 나를 감싸 안기
오른손을 천천히 왼쪽 어깨 위에 올려놓습니다.
손에 따뜻한 마음을 담아, 어깨를 부드럽게 쓰다듬어주세요.
손을 조금 아래로 옮겨 왼쪽 갈비뼈와 옆구리를 감싸봅니다. 가볍게 안아도 좋고, 천천히 쓰다듬어도 좋습니다.
내 손길이 나를 따뜻하게 위로하고 있다고 느껴보세요.
이제 오른손을 배 위로 가져갑니다. 손이 닿아 있는 감각을 느끼며, 배의 긴장을 조금 풀어봅니다.
이번에는 왼손으로 오른쪽 어깨를 감싸줍니다.
어깨를 부드럽게 쓰다듬고, 오른팔을 따라 천천히 다독여주세요.
손을 옮겨 오른쪽 갈비뼈와 옆구리를 감싸봅니다.
토닥토닥, 따뜻한 손길로 나를 보살핍니다.
가볍게 감싸도 좋고, 편안하게 느껴지는 만큼 조금 더 꼭 안아도 좋습니다.
이제 양손으로 자신을 감싸 안아봅니다.
오른손은 왼팔에, 왼손은 오른팔에 놓아도 좋습니다. 한 손은 옆구리에, 다른 손은 팔에 놓아도 됩니다.
손이 닿는 위치와 힘을 조금씩 바꾸며 느껴보세요.
어떤 자세가 가장 편안한가요?
어떤 손길에서 가장 많은 위안을 느끼나요?
누군가를 위로할 때 어깨를 다정하게 토닥이듯, 지금 내 손으로 나를 위로해줍니다.
따뜻한 손길이 닿는 감각에 잠시 머물러봅니다.
6. 위로의 말 — 나의 어려움 인정하기
우리는 바쁘게 살아가느라 정작 자신을 돌아볼 시간을 놓치곤 합니다.
다른 사람에게는 따뜻한 위로를 건네면서도, 나 자신에게는 냉정하게 대할 때가 있습니다.
지금은 그 냉정함을 잠시 내려놓고, 나를 인정하고 다독여줄 시간입니다.
나를 감싸 안은 채, 마음속으로 따뜻한 말을 건네봅니다.
요즘 나를 괴롭히는 일이 떠오르면 그 어려움을 알아차려주세요. 과거의 힘들었던 일이 떠올라도 괜찮습니다.
세세한 장면을 되짚기보다, 그때의 내가 얼마나 힘들었는지 헤아려봅니다.
‘괜찮아. 참 힘들었구나.’
‘요즘 정말 고생 많았지.’
‘그때 그렇게 어려운 시간을 지나왔구나.’
내 이름을 부르며 말해도 좋습니다.
‘정선아, 정말 힘들었겠구나.’
‘참 애썼구나.’
서두르지 말고, 한마디씩 따뜻한 마음을 담아 건네보세요.
손의 위치를 바꾸어도 좋습니다. 나를 편안하게 감싸 안으며, 내 안의 슬픔과 고통, 외로움에도 다정한 손길을 보내봅니다.
7. 함께 겪는 삶 — 나만의 고통이 아님을 느끼기
이제 마음속으로 느껴봅니다.
‘나만 어려움을 겪는 것은 아니야.’
‘사람들은 저마다 보이지 않는 어려움을 안고 살아가고 있어.’
‘우리 모두 각자의 전쟁을 치르며 살아가고 있어.’
나 자신을 천천히 토닥이며, 내 안의 감정을 부드럽게 받아들입니다.
‘힘들어하는 나에게 따뜻한 마음을 보냅니다.’
‘지금 이 마음을 있는 그대로 보살핍니다.’
8. 몸의 힘 내려놓기 — 편안함에 머물기
천천히 양손을 배 위에 얹거나, 가장 편안한 곳에 놓습니다.
두 손이 내 몸 어딘가에 편안하게 닿아 있도록 해주세요.
숨을 내쉬며 어깨의 긴장을 내려놓습니다. 어깨의 무게를 아래로 맡기듯 부드럽게 풀어봅니다.
배와 복부의 힘도 조금씩 놓아줍니다.
한 호흡, 한 호흡마다 몸의 감각을 느껴보세요.
손이 닿아 있는 곳, 숨이 드나드는 곳, 긴장이 조금 풀리는 곳에 조용히 머물러봅니다.
9. 가슴에 손 얹기 — 가장 편안한 손길 찾기
오른손을 천천히 가슴 한가운데에 올려놓습니다.
손바닥이 가슴에 부드럽게 닿아 있는 감각을 느껴보세요.
왼손을 오른손 위에 가볍게 얹습니다.
어깨와 팔의 힘을 내려놓고, 가슴과 배의 긴장도 부드럽게 풀어줍니다.
그대로 편안하게 호흡합니다.
이제 손의 순서를 바꾸어봅니다.
왼손을 가슴 한가운데에 놓고, 오른손을 그 위에 가볍게 얹습니다.
다시 어깨와 팔, 가슴과 배의 힘을 풀어봅니다.
오른손이 아래에 있을 때와 왼손이 아래에 있을 때의 느낌을 비교해보세요.
어느 쪽이 더 편안한가요?
어느 쪽에서 마음이 조금 더 따뜻해지나요?
필요하다면 천천히 손을 한 번 더 바꾸어봅니다. 차이가 뚜렷하지 않아도 괜찮습니다.
지금 가장 편안한 손의 위치를 선택하고, 그 자세에 머물러주세요.
10. 따뜻한 마음에 머물기 — 한 호흡씩 나를 보살피기
눈 주위의 긴장도 부드럽게 풀어봅니다.
눈 뒤쪽과 위아래, 양옆까지 편안해지는 느낌을 가져보세요.
부드럽게 이어지는 호흡을 느낍니다.
가슴에 닿아 있는 손길과 함께, 마음속으로 다시 나를 위로해봅니다.
‘정선아, 정말 힘들었겠구나.’
‘너도 많은 어려움을 지나왔구나.’
‘누구나 저마다의 어려움을 안고 살아가고 있어.’
‘지금은 내가 너를 따뜻하게 보살펴줄게.’
나의 어려움을 있는 그대로 인정하며, 한 호흡마다 긴장을 조금씩 내려놓습니다.
내가 나를 보살피는 따뜻한 마음이 손길을 통해 전해지는 것을 느껴보세요.
그 온기가 가슴에, 배에, 그리고 몸 전체에 퍼지는 감각이 있다면 조용히 알아차립니다.
한 호흡, 한 호흡.
지금의 나에게 따뜻한 마음을 보냅니다.
